The Fundamentals of Healthy Fat Loss

When it comes to weight loss, it’s crucial to focus on fat loss rather than just overall weight loss. Losing muscle mass can be detrimental, especially as we get older, as muscle is essential for longevity and calorie consumption. In this blog post, we’ll explore the fundamentals of healthy fat loss to help you achieve your goals in a safe and effective manner.

I’ll do my best to keep this as simple and to the point as possible.

Calories Matter, But Quality Matters More

The basic premise of fat loss is simple: consume fewer calories than you burn. However, the quality of those calories is equally important. Cutting out sugar, fried foods, and alcohol can make a significant difference, even before factoring in exercise (for some, just doing this would change their world!)

  • Reduce your caloric intake by 250-500 calories each day
  • Get in enough additional physical activity to burn 250-500 calories 5-6 days a week
    • (Alternate resistance/strength work AND cardio)
  • Focus on protein and fiber at each meal (~1.5gm/kg & 25gms respectively)

Aim for a Healthy Rate of Fat Loss

The healthiest rate of fat loss is 1-2 pounds per week. While this may not be as quick as some people desire, it’s a sustainable approach that prioritizes fat loss over muscle loss or water weight fluctuations.

Any more aggressive rate of loss than this can be very unhealthy and more than likely to backfire on you. Aggressive weight loss is typically not just fat mass, but also muscle and water loss. Initially water loss is typical, but then usually stabilizes. Let me put it this way. When we start a “diet” we usually reduce our carbohydrates and start making healthier food choices. When this happens we tend to urinate bound up water. Higher carb diets and foods that cause inflammation, binding water. When we reduce these foods, we typically experience more frequent urination.

The Role of Exercise and Macronutrients

To ramp up your caloric burn you need to move your body. Activities of daily life, walking, cleaning, food shopping, laundry, yard work and even stress all burn calories.

However, we should all be doing a little bit more. That’s right, exercise. Sorry there is no way around it if you would like to be healthy and lose body fat. Cutting calories and not doing exercise is a good way to also lose muscle. So please don’t do that.

Incorporating both resistance/strength training and cardio exercise is crucial for maintaining muscle mass while burning fat. Additionally, ensuring adequate protein (1.5g/kg) and fiber (25g) intake at each meal can support your fat loss goals.

Hydration and Timing

Staying hydrated and avoiding calorie consumption close to bedtime (2-3 hours before) can also contribute to your fat loss success.

  • Keep hydrated
  • Stop eating calories 2-3 hours before bed

Tools and Resources

To get started, use this BMR calculator. Once you input your information, choose your activity level (be honest) to determine your estimated daily caloric burn. Reduce 250-500 calories from this number. Remember, never cut calories from protein, only from carbs and fat.

I recommend the Cronometer app to help you track your calorie, protein, fiber, and hydration intake.

Conclusion

Although there are some circumstances that can complicate the issue, the basics are clear.

  • Calories do matter
  • Quality is important
  • Timing can be important

Lastly, I will leave you with this. September is the beginning of the holiday season. Halloween candy and pumpkin-spiced cupcakes are already lining the store shelves.

Kick those summertime eating and drinking habits now. Because it’s only going to get worse. Especially now that it’s also football season. You know who you are 😉
